INTRODUCTION Welcome, my friend! Welcome to the next 30 days of your life. If you have acquired this guide, it means that, on some level, you realize that your life would be better if you were more free from the habit of using pornography, masturbation & orgasm. If you are ready, now is the time to challenge yourself to spend the next 30 days learning how to be more and more free from this habit.
THE PRINCIPLES OF THE CHALLENGE
This program is about abstaining from pornography, masturbation, & orgasm. You will be making a decision to abstain from PMO each and every one of the next 30 days. We will be sharing tools and techniques that will help you do this, but ultimately, you have to make the decision to abstain. . . every day. PMO is a habit you’re trying to get free from. Habits can be made by you, and so habits can also be broken by you. It takes work, but it is completely possible. Breaking this habit is work you must do, and you must do it diligently, day in and day out, but you needn’t do it alone. This book is designed to remind you daily that you are not alone in the struggle. It is also designed to re‐direct you daily to communities where other men are breaking this same habit. 30 days is just the beginning. Because everyone’s situation is unique, you may experience great relief after just 15 days, or it may take 120, or 365. Nobody can tell you in advance how long the road is ‐‐ what I can tell you is that traveling the road will bring relief to your life, as well as !"#$%&'()*%+*)"'%,)#)-'.% besides. Ultimately, you must make the choice each day whether you are traveling the road of recovery that day, or not. There are at least two attitudes you can take with this program. The !"#$ attitude is: “Don’t break the chain.” The “days since” badge you can get on the r/nofap/ Forums take this attitude. The second attitude is, “Best out of 30.” You will simply keep track of each day you relapse, out of a possible total of 30, instead of starting back at square one each time you relapse. You should choose the attitude that will be most helpful for your abstention from porn, masturbation & orgasm, then stick with it for the duration.
HOW IT WORKS
You will need ! " A journal ‐ if you are using the .DOC version of this book, you can take notes in the document itself, instead. ! " Five minutes set aside each day to review the day’s entry. ! " A basic understanding of the PMO cycle, and the “habit loop” that keeps you engaged with it (see the Resources section coming up.) Each day, you will have three tasks " Make & keep a committment to yourself to abstain from PMO. You should write this committment out, either in the .DOC itself or in your journal. We’ll talk more in a bit about how you can make the strongest committment possible. ! %
" Identify a healthy habit to substitute for any PMO cravings you experience that day. In other words, whenever you experience cravings for your PMO habit, $&/011%/.)%'("'%2*"34#+%'&%'*4++)*%"%546)*)#'%% activity of your choice, instead.

THE BASIC HEALTHY HABIT LIST
Here are some suggestions for Healthy Habits that you can use to trigger. I am sure you can come up with more on your own. ! " Do 25 pushups (or more) ! "!Do 25 situps (or more) ! "!Sit quietly and watch your breath for 5 minutes (or more) ! " Go outside and jog around the block 3 times (or more) ! " Call a friend you haven’t talked to in a while ! " Watch a movie (careful that it doesn’t contain too many triggers: try a documentary that will feed your brain; a selection of suggestions is found in Advanced Resources, at the end of this book). ! " Start working on that screenplay you’ve always wanted to write ! " Read a chapter of a good book ! " Listen to some music that inspires you to be a better man ! " Visit calm.com ! " Go to the store and buy yourself some organic vegetables and clean meats; then locate a recipe that will make them delicious ! " Pick up a musical instrument and start teaching yourself using YouTube videos ! " Go outside and take some pictures ! " Start a blog ! " Start learning to program ! " Visit and read Reddit.com/r/nofap/, for inspiration & support ! " Do a set of 10 kegels (PC‐muscle contractions)
WHY I AM DOING THIS?
Below, take a moment to write down your motivations for trying to free yourself from this habit. Believe it or not, if enough time passes in sobriety from PMO, it is all too easy to forget the pain, disarray, and chaos in our lives that can result from this habit. If you write it down here, as thoroughly and vividly as possible, you can look back on it and remember how dark a place you came out of, and how important it is that you avoid the temptation to re‐enter it. Go to town. Use more space if you need it.
MY TRIGGERS
As you go through the program, record any and all triggers that appear to you, driving you towards the craving to re‐enter the world of PMO. Do you get the urge when you are lonely, or just alone, or maybe every day at a certain time? Building this self‐awareness will help you conquer the habit. On this, the penultimate day, I want you '&%*)L)2'%%'()%4#()*)#'%8&..4,414'4).%&7% your life. How much work have you done on yourself over the past month? Has it been work to make yourself miserable, or work to make yourself strong? Have you allowed your habits and old patterns to hamstring you at points along the way? (It’s okay, we all do.) Have you pushed beyond what you thought was possible? Castaneda is right, you know. There is a certain amount of work you are going to do in life. You can put that work towards making yourself as strong, brave, beautiful and happy as possible, or you can put that work into beating yourself up, tearing yourself down, and being stuck.
